What is a HYROX simulation plan?

The HYROX simulation plan is the specific phase of calibration + peaking before your HYROX competition. NOT a complete plan from 0 — complementary plan after 12-16-week base block (intermediate or advanced).

When to use this plan:

  • Completed 12-16-week intermediate or advanced HYROX plan
  • HYROX competition in 8-12 weeks
  • Want to calibrate exact pacing per station
  • Want refined peaking (similar to powerlifting peaking with meet simulations)

Plan structure:

  • Progressive bricks: 4 km + 4 stations → 6 km + 6 stations → 8 km + 8 stations (full HYROX)
  • Pacing calibration: after each simulation, target time adjustment per station
  • 2-3-week peaking: -50 % volume + maintained intensity pre-race
  • Race day strategy: standardized warm-up + specific nutrition + mental focus

Differences vs general HYROX plan:

  • Specific simulation focus (40 % volume)
  • No new capacity development (that's already in base plan)
  • Short 8-12-week plan (vs 16-18-week base plan)
  • Assumes consolidated aerobic base + stations

The race, station by station

Eight times the same thing: 1 km of running and a station. Weights are the open category (men / women). The plan trains each station with its technique and, above all, running on legs loaded by the previous one.

How the plan works

Your AI-generated plan

1. Initial validation.

  • Previous HYROX block completed (12-16-week intermediate or advanced)
  • Defined competition in exactly 8-12 weeks
  • Clear target time (e.g., sub-75, sub-70, sub-65 min)
  • Identified lagging station (from previous competitions or test)
  • 4 km + 4 stations partial simulation capacity already viable
  • 5 sessions/wk available

2. Typical weekly structure (5 sessions, 8 h/wk peak):

  • Monday - Running intervals (60 min: 4×1000m at race pace)
  • Tuesday - Specific stations + accessories (75 min)
  • Wednesday - Z2 base + recovery (60 min very gentle Z2)
  • Thursday - Short race-pace brick (60 min: 3 km + 3 stations)
  • Saturday - Big simulation brick (90-120 min: 6-8 km + 6-8 stations)
  • Sunday - Rest

3. 4-phase periodization (10 wk):

Initial calibration (2 wk):

  • 4 km + 4 stations partial brick at conservative pace
  • Time each station + each running km
  • Identify realistic vs target pacing

Build simulation (4 wk):

  • Progressive bricks: 4 → 5 → 6 → 7 km + corresponding stations
  • Race-pace simulated wk 4-5 (testing capacity to sustain pace)
  • Station pacing adjustment based on data

Specific (2 wk):

  • Full HYROX simulation wk 7 (8 km + 8 stations at target race time)
  • Post-simulation analysis: failing stations + race day strategy adjustment
  • Race-pace brick 6 km + 6 stations wk 8

Tapering (2-3 wk):

  • Wk -3: light brick 4 km + 4 stations (RPE 6-7, no exhaustion)
  • Wk -2: 1-2 isolated stations + easy running (volume -50 %)
  • Wk -1: almost full rest + 30 min easy jog 3-4 days pre-race

4. Detailed progressive bricks:

Brick 4+4 (wk 1-2):

  • 4 km running Z2-Z3 + 4 stations (typically SkiErg + Sled Push + Burpees + Row)
  • Target time: ~32-35 min
  • Focus: learn comfortable pace + efficient transition

Brick 5+5 (wk 3):

  • 5 km + 5 stations (add Farmers Carry)
  • Target time: ~42-45 min
  • Focus: sustain pacing after Burpees (most fatiguing station)

Brick 6+6 (wk 4-5):

  • 6 km + 6 stations (add Sandbag Lunges)
  • Target time: ~52-55 min (race pace)
  • Focus: simulated race pace, identify where you weaken

Full simulation 8+8 (wk 7):

  • Full HYROX at target race time
  • Time each station + each km
  • Comprehensive post-analysis: each station vs target, identify 1-2 critical areas
  • Wk -3 to -1 plan adjustment based on simulation

5. Pacing calibration per station (with real data):

After each brick, log:

  • Time per running km (must be consistent ~5:00/km for sub-65)
  • Time each station (vs established target)
  • Average + max HR during station
  • Post-station RPE

SkiErg takes 4:00 and target is 3:30? Options:

  • Increase SkiErg volume weeks pre-race
  • Improve technique (review video + compare with elite)
  • Adjust race day pacing (accept 3:50 SkiErg but save time on easier station)

6. Race day strategy (based on simulations):

Pre-race (3h before):

  • 80g oats + banana + honey + coffee (~120 g carb)
  • Hydration 500 ml + electrolytes

Pre-race (30 min):

  • Energy bar + 200 mg caffeine
  • Standardized warm-up (10 min Z2 jog + 5 min activations + 1 min sprint)

During race:

  • Conservative pacing first 2 km + stations: do NOT start faster than simulated pace
  • Hydration between stations (250 ml liquid every 2 stations)
  • Cramp/severe fatigue: reduce 1 station pace and recover

The splits of a intermediate athlete: 1:22:50 at the finish

With this run pace (5:20/km, the same in all eight, no heroes in the first) and these station times, the clock reads what you see. The app gives you your real splits from your tests on each station and your 5K.

Who is this plan for?

  • HYROX athlete with complete base block + competition in 8-12 wk. Complementary plan for peaking + calibration.
  • Athlete who has done HYROX before wanting to improve time in next competition.
  • Amateur coach preparing HYROX client in last 2-3 months.

No previous HYROX block (12-16 wk)? Complete intermediate or advanced HYROX plan is correct. Simulation plan is NOT initial plan.

The full simulation: when and how

A whole race every three weeks in the specific block, always on Saturday with rest on Sunday. In between, half simulations (4 stations) and isolated station sessions. This is the 12-week calendar.

Equipment needed

EntrenAI automatically substitutes any exercise if you don’t have the gear.

  • Gym access with all HYROX stations (typical CrossFit gym)
  • Stopwatch or timing app (CrossFit timer, Tabata pro)
  • Multisport GPS watch (for pace + HR during brick)
  • Chest HR strap (Polar H10)
  • Notebook to log times per station post-brick
  • Gels + electrolytes during simulations
  • Strava + Garmin Connect (post-analysis)
  • Complete HYROX training equipment
Common mistakes

What most people get wrong (and how to avoid it)

  1. 1

    Not analyzing simulations post-brick

Brick without subsequent analysis = lose critical data. EACH brick must be analyzed: time per km, time per station, average HR, RPE. Without this, you can NOT adjust plan or improve.

  2. 2

Doing complete 8+8 simulation too early

    8+8 simulation (full HYROX) only in wk 7 — earlier is excessively fatiguing and delivers imprecise data. 4+4 → 5+5 → 6+6 → 7+7 → 8+8 is correct progression.

  3. 3

    Insufficient tapering

Simulation plan has refined 2-3-week tapering. Shortening tapering to 1 wk = race with residual fatigue. Trust taper, supercompensation is real.

  4. 4

Changing race day strategy based on one bad simulation

One failed simulation shouldn't change entire race strategy. Analyze why it failed (bad sleep, food, heat), don't panic. Race strategy adjusts based on TREND multiple simulations, not one.

Frequently asked questions

8-12 wk before HYROX competition, after 12-16-week complete base block (intermediate or advanced). Earlier = lacking base. Later = no time for calibration + peaking.

NO. Simulation plan is complementary. Base plan (12-16 wk) builds capacity; simulation plan (8-12 wk) calibrates and peaks. Skipping base plan + going straight to simulation = bad simulations + poor race day.

1 complete 8+8 simulation wk 7. More complete simulations (2-3 during plan) are counterproductive — fatigue too much without additional learning. The single complete simulation must be the best possible.

Analyze why (sleep, nutrition, heat, prior over-effort). If controllable cause, adjust and race day can go well. If structural cause (not in shape), better postpone race than finish worse than expected.

Maintain creatine 5g/day. Caffeine 200-300 mg pre-long bricks. Carb during bricks >45 min (1 gel each 30 min). Magnesium 200-400 mg for sleep + recovery. Nothing else needed.
