What is a beginner HYROX plan?
The beginner HYROX plan prepares you for your first HYROX competition from scratch. The race consists of 8 km of running (8 × 1 km) interspersed with 8 functional stations in fixed order:

As a beginner, the critical work is building enough aerobic base, learning the technique of the 8 stations (especially sled push, wall balls and burpee broad jumps), and training the running → station → running transition, which is what makes the difference between finishing and not.
The race, station by station
Eight times the same thing: 1 km of running and a station. Weights are the open category (men / women). The plan trains each station with its technique and, above all, running on legs loaded by the previous one.

Skipping the prerequisite check
Some amateurs sign up for HYROX without ever running a 5K. Typical result: total exhaustion between station 4 and 5, drop out or 150+ min times. The 5K + 1×BW squat prerequisite check isn't bureaucracy — it's the neurological and muscular minimum to not break in your first race.

Not learning wall ball technique
100 wall balls at the end of the race with poor technique = 30 valid reps + 70 reps not reaching the target = penalties + lost time. Technique (deep squat + explosive throw + head up tracking the ball) is trained specifically in 25-50 rep blocks every week.

Skipping specific block simulations
In the final 3-4 weeks, the half-HYROX simulation (4 stations + 4 km runs) is the key session. It's demanding and many skip it. Without that simulation, you arrive at the event without ever feeling real accumulated fatigue. Doing the full race for the first time on race day = very bad experience.

HYROX requires quads, glutes, core and lats activated from minute one. Insufficient warm-up = lumbar pain in sled pull, cramps in wall balls, dizziness in burpees. Minimum warm-up: 15 min jog + 4 strides + 5 min hip mobility + 5 min specific station activation (10 reps each at light weight).

Eating poorly the day before
Heavy / spicy / high-fiber dinner the night before = likely GI issue during the race (90+ min of intense effort). Standard dinner: white rice + chicken/salmon + soft vegetables + banana. Breakfast 3h before: oats + banana + honey + coffee.

Frequently asked questions
8-12 weeks from a base of comfortable 5K running + some strength. Without base, 16-20 weeks (including 6-8 initial weeks of base building). Never run and never done strength? You need a general fitness plan 8-12 weeks before HYROX prep.
Difficult but possible if you have a very solid strength base. EntrenAI recommends a running plan 8-10 weeks first to reach a comfortable 10K, then start the HYROX plan. Jumping into the HYROX plan directly from 'I run 3K max' considerably increases DNF (Did Not Finish) risk.

Don't complete prescribed reps (e.g., 100 wall balls)? You don't advance. In your first race, if after 5+ minutes at a station you're not advancing, the only option is to keep trying. That's why proper weight (Open vs Pro) and prior practice are crucial. EntrenAI prescribes 9 kg wall balls only if simulations show you can complete 60+ continuous reps.
5-6 sessions/week is optimal for HYROX prep. With 4 sessions, longer plan (12-14 weeks). Distribution: 2-3 running, 1-2 HYROX simulations, 1-2 strength, 0-1 mobility. 7+ sessions/week only for advanced athletes with a very solid base.
More social and fun, slightly more cardiopulmonary demanding because you alternate stations (one person does a wall ball set while the other rests, then swap). Total time is similar to individual because stations complete faster but rest time is reduced. For beginners, Doubles is an excellent option if you have a partner with similar level.
Cross-training shoes (Nike Metcon, Reebok Nano, NoBull) or running shoes with fairly flat sole (Saucony Endorphin Speed, Hoka Mach 4 without aggressive carbon). Pure running shoes (high drop and curved sole) lose grip on sled push and burpees. Carbon plate is prohibited by HYROX regulation.
With 10-12 weeks of structured plan: men 75-90 minutes, women 80-100 minutes. Without specific prep: 110-150 minutes or DNF. The difference between preparing 10 weeks and showing up 'to see what happens' is huge — and is usually the difference between finishing happy and suffering or quitting.
