What is a beginner powerlifting plan?

The beginner powerlifting plan prepares you for your first competitive meet (federated IPF or friendly gym) on the 3 official lifts: squat, bench press, deadlift. Each lift has 3 attempts in competition — the goal is total accumulated from the best attempts.

Key differences vs hypertrophy or pure strength:

  • Technical specificity: official powerlifting technique (squat to parallel or below, bench with chest pause, deadlift with full lockout). Each movement requires judges/cameras to validate.
  • Periodization with peaking: 12-16 weeks culminate in a peaking phase of 2 weeks where volume drops drastically and you execute realistic 1RMs.
  • Attempt selection: 3-attempt strategy where the first is safe (90 % real 1RM), the second is goal (95-97 %), the third is PR (100-103 %).

The beginner plan assumes squat 1×BW, bench 0.75×BW, deadlift 1.5×BW at start. Below those? The plan recommends beginner strength (Starting Strength / linear 5×5) first for 12-16 weeks.

The 12-week block: intensity up, volume down

Twelve weeks to learn the three lifts with increasing load: intensity from 65 to 85% and high, stable volume. No peak: the first goal is technique that holds up under load.

How the plan works

Your AI-generated plan

1. Initial validation.

  • Squat with proper technique (official depth, no lumbar rounding) ≥1×BW
  • Bench with 1s chest pause ≥0.75×BW
  • Deadlift with full lockout ≥1.5×BW
  • 12+ months training with barbell
  • No active injuries in last 4 weeks

2. Approximate 1RM test. Before starting, EntrenAI prescribes a 1RM approximation session (no absolute max): 5 reps @ 70 % → 3 reps @ 80 % → 1 rep @ 87 % → 1 rep @ 92 % → 1 rep @ 95-97 %. Defines initial theoretical 1RM. No real 1RM during plan until the meet.

3. 4-phase periodization (14 weeks):

  • Accumulation (4 wk): high volume, moderate intensities (70-80 % 1RM, RPE 6-8). Technique focus.
  • Intensification (4 wk): intensities climb (80-87 % 1RM, RPE 7-9), volume drops. Singles and doubles appear.
  • Specific (4 wk): work near competition (87-92 % 1RM, RPE 8-9.5). Singles and doubles dominant.
  • Peaking + meet (2 wk): minimum volume, 1-2 short quality sessions per week. Last heavy session 7 days before meet.

4. Typical weekly structure (4 sessions):

  • Monday - Heavy squat + accessories
  • Wednesday - Heavy bench + accessories
  • Friday - Heavy deadlift + accessories
  • Saturday - Squat volume + bench volume

Each competition lift is trained 1× heavy + 1× volume per week. This structure (moderate Bulgarian Method variation) is optimal for beginners/intermediates.

5. RPE and RIR. EntrenAI uses Tuchscherer RPE (Reactive Training Systems): RPE 10 = failure, RPE 9 = 1 rep in reserve, RPE 8 = 2 reps reserve, etc. Each set you report RPE. Sets going easy (RPE 1-2 points below target)? Loads climb next week. Forced? Hold or drop.

6. Video technique. EntrenAI requires filming 1 set/week of each lift from the side for analysis of squat depth, bench pause and deadlift lockout. Without it, technical errors accumulate and the meet ends in invalid lifts (3 red lights).

Who is this plan for?

  • My first meet (no competitive experience). You've trained 12+ months with barbell, squat 1×BW reached. 14-16-week plan. Result: amateur total 350-450 kg (75 kg male) or 200-280 kg (60 kg female), with three valid lifts.
  • Recreational powerlifter (1-2 prior meets). You've done 1-2 meets, want controlled PR on each lift. 12-14-week plan. Typical improvement: +5-15 kg total with specific prep.
  • Strength athlete wanting to try competition. Coming from Starting Strength / 5×5, not pure powerlifting. 14-week plan with emphasis on learning official technique (bench pause, squat depth, deadlift lockout) which differs slightly from recreational strength.

Have <12 months with barbell? The beginner strength plan (Starting Strength) is clearly superior — exploit linear progression before periodized powerlifting.

  • 10 mm lifting belt (mandatory for meet, buy at least 8 weeks before)
  • Flat-soled shoes for squat and deadlift (Adidas Powerlift, Nike Romaleos, or generic flat shoes)
  • Bench rated 200+ kg with stoppers
  • Chalk (liquid or powder) for deadlift bar
  • Knee sleeves and wrist wraps (optional but allowed in IPF meet)
  • Phone camera + tripod to film sets from the side
Common mistakes

What most people get wrong (and how to avoid it)

  1. 1

    Starting with deficient technique

Before starting the powerlifting plan, the 3 lifts must have official technique: squat to parallel or deeper, bench with 1s chest pause, deadlift with full lockout. If your squat only goes to 90° or your bench bounces off the chest, the meet ends with 3 red lights. EntrenAI requires video of each lift with proper technique before approving start.

  2. 2

Doing real 1RM during the plan

Some beginner powerlifters test 1RM every 4 weeks to 'see progress'. Wrong: real 1RM produces multi-day systemic fatigue that compromises the next 2-3 weeks. EntrenAI uses **e1RM (estimated 1RM)** via Epley + RPE: from your best singles at RPE 8-9, calculates real 1RM ±2 %. No aggressive testing.

  3. 3

    Skipping the 1s bench pause

Hypertrophy bench (no pause, fast bounce) ≠ powerlifting bench. The 1s chest pause adds 5-10 % demand. Train always without pause and on meet day you have to pause? Opener fails. Minimum 1 bench session/week with strict pause. EntrenAI prescribes pause by default from week 4.

  4. 4

    Overestimated initial loads

Overestimating initial 1RM by 10 % means week 7 you go to RPE 11 (failure) when the plan says RPE 8. Initial estimate must be conservative (better lower) — the plan auto-adjusts with real data. Going RPE 9 when plan says 8 = signal of overestimated 1RM.

  5. 5

    Not respecting deloads

Every 4 weeks the plan drops volume 30-40 % (deload). Many people skip it because 'I feel fine'. Strength supercompensation occurs precisely in deload. After deload, RPE 8 singles typically feel 5-10 % more comfortable.

  6. 6

    Intense cardio during the plan

More than 2 short Z2 cardio sessions/week or any Z3+ compromises strength gains (Hickson 1980). The 14 weeks of the plan, keep cardio minimal. Want to maintain something? Max 2×30 min Z2 walk/easy bike on rest days.

  7. 7

Eating in deficit during the plan

To build pure strength, minimum maintenance calories, ideally slight surplus (200-300 kcal). Protein 1.8-2 g/kg, high carbs (5-7 g/kg) for available glycogen in heavy sessions. Cutting fat + aggressive powerlifting plan = recipe for plateau and accumulated fatigue.

  8. 8

    Not testing competition gear beforehand

New belt, new sleeves, new wrist wraps on meet day = high risk. Everything you'll use in competition must be tested in at least 4-6 prior sessions. The belt in particular significantly changes squat and deadlift dynamics.

Frequently asked questions

In USA: USAPL (IPF affiliated — stricter technically, more valid lifts but more demanding) or USPA (not IPF, slightly more permissive technique, equipped allowed). For your first meet, USAPL is more educational and judges explain each invalid lift. Friendly events (non-federated) are alternatives to learn without pressure.

Belt highly recommended (10 mm thickness, single-prong preferred over velcro). Knee sleeves recommended for squat — adds 5-10 kg via compression + warmth. Wrist wraps for heavy bench (stabilize wrist with >100 kg loads). All optional but useful in IPF. Allowed in 'Classic/Raw' category.

For beginner male 75 kg with starting squat 1×BW (75 kg), bench 0.75×BW (55 kg), deadlift 1.5×BW (115 kg): after 14 weeks with structured plan, realistic total 280-340 kg (squat 100-115 kg, bench 75-90 kg, deadlift 130-150 kg). For beginner female similar ratios.

Opener = weight you'd do 3 reps easy today (~88-92 % 1RM, RPE 7-8). It's the 'safe' weight — you must secure 3 white lights on first attempt to avoid bombing out. EntrenAI calculates your openers based on singles from the specific block (weeks 11-13).

Each lift has 3 attempts. Miss the second? Third you don't go up (repeat). Miss the first? Second you don't go down (repeat). Miss the third? Doesn't matter — the second counts. Miss all 3 of a lift? That lift = 0 kg in total and you 'bomb out' (officially eliminated, though some meets are flexible).

Yes, weigh-in 24h or 2h before the meet (depending on federation) defines your class. Men IPF classes: 53, 59, 66, 74, 83, 93, 105, 120, +120 kg. Women: 43, 47, 52, 57, 63, 69, 76, 84, +84 kg. Don't cut weight for your first meet — compete in your natural class. Weight cuts are advanced territory (performance drop risk).

Breakfast 3-4h before: oats + banana + honey + coffee + eggs. Before squat (first lift, ~9-11am): 1 banana + energy bar. Between lifts: water, light electrolytes, fruit. Don't eat heavy/fatty food between lifts (digestion blocks performance). Caffeine 200-300 mg 30-45 min before each lift can help.

After your first meet + 2-3 months recovery + analysis of what failed. Indicators to move to intermediate: squat >1.75×BW, bench >1.3×BW, deadlift >2×BW. Before that, repeat beginner plan with readjusted loads is correct.
