A 3-day-a-week hypertrophy plan: how to build muscle with little time

With three full-body sessions a week you reach a frequency of 2 per muscle group, the range recommended by the evidence, with about 12-15 weekly sets per group. EntrenAI has a 3-day hypertrophy plan with three sessions (leg, push and pull emphasis) and RIR progression; it is paid, with a 7-day trial.

Why three full-body days work

Training each muscle group twice a week is the best-supported range in hypertrophy meta-analyses. With three full-body sessions a week you get it without spending more time at the gym. Higher frequencies bring only marginal advantages, and training each group only once a week tends to be clearly worse.

What a week looks like

  • Session A: leg emphasis.
  • Session B: push emphasis.
  • Session C: pull emphasis.

Each session is full body, with 6-8 exercises covering a horizontal push, a vertical push, a vertical pull, a horizontal pull, a multi-joint leg pattern and one or two accessories. That way each group gets frequency 2 and weekly volume stays around 12-15 sets per group.

How it progresses

After each set you log RIR (how many reps you had left). If your average RIR on an exercise is 4 or more, the engine raises the base weight by 10 % next time. The plan is organized in five-week cycles with one down week, and every morning the sleep, stress and fatigue check-in adjusts the day's session.

When NOT to pick EntrenAI

  • If you want a classic fixed program, with no changes: StrongLifts 5×5 or another.
  • If you are after the maximum volume for advanced hypertrophy: a 5- or 6-day plan.
  • EntrenAI launched in May 2026.

When to pick it

If you have little time, want a plan that decides for you and progresses by itself, and maybe you also run or do another sport that has to fit around the gym.

Frequently asked questions

Yes, especially if you are a beginner or intermediate: three full-body sessions give frequency 2 per group and a reasonable volume. More days allow more volume, but with diminishing returns.

The plan aims for 12-15 weekly sets per group, a bit below the absolute optimum of a 5-day program but above the minimum for adaptation.

The week is reshuffled without breaking the block, and the daily check-in adjusts the load to your sleep and fatigue.
